Why it works: short sprints drive big gains in VO2, power, and insulin sensitivity without 45 minutes on a treadmill.
How to do it:
• Warm up 3–5 minutes
• Sprint 30 seconds near-max
• Recover 90 seconds
• Repeat 4 rounds (2 minutes total hard work)
• Cool down 2–3 minutes
Frequency: 2–3 nonconsecutive days per week.
Progress in 3 weeks:
Week 1: 4 × 20 seconds
Week 2: 4 × 25 seconds
Week 3: 4 × 30 seconds
Make it safer:
• Use a bike, rower, hill, or a sled
• First week at 70–80% effort if you have not sprinted lately
• Stop if your form breaks
